Glycemic Index of Oatmeal: Steel-Cut, Rolled, Instant, Three Different Breakfasts

Steel-cut oats average about 52, rolled porridge in the mid-50s, instant packets around 79. Processing is the whole story, and the load of a real bowl is gentler than the instant number suggests.

“Oatmeal is low GI” and “oatmeal spiked me” are both said with confidence. They’re usually describing two different oats.

Short answer: the oat’s number tracks its processing. Published values: steel-cut averaging 52, traditional rolled-oat porridge at 55 (the mean of thirteen studies), and instant packets at 79 — up with white bread. The plant is the same; the milling and pre-cooking are not.

The mechanism is the same one that separates mashed from boiled potatoes: the more the starch is broken down before you eat it — cut finer, rolled thinner, pre-cooked — the faster it gelatinizes and digests. Instant oats are essentially porridge that’s already been mostly “digested” by machinery.

The load of an actual bowl

Porridge is mostly water, which the GI number never tells you. A 250 g cooked bowl (from ~40 g dry oats) carries about 22 g of available carbohydrate:
